Make a suitable 30 sec or less MP3 file using Audacity (http://audacity.sourceforge.net/). Note that you also need to download the LAME MP3 encoder in order to export MP3's in Audacity -- It's linked to from the Audacity site.
When you're done making the MP3, send an email to your10digit#@vzwpix.com with the MP3 as an attachment.
You should receive the email shortly on your phone. When you get it, open it and hit the key for "Options" and choose "Save ...
